Row 500 m or run 400 m
Group mobility

Strength
Back squat 5 x 3 (heavier than your last session)
Shoulder press 5 x 3 (heavier than your last session)

Conditioning
5 rounds for time of:
30 Kettlebell swings (53 / 35 lbs)
30 Abmat butterfly sit-ups
